When I talk about "lean muscle," my goal is clear: width in the shoulders and back, thickness in the chest, and definition in the abs. Build enough muscle to be satisfied, lower body fat to an appropriate level, and then maintain it long-term.
There are two distinct things here: strength training builds the muscle, while diet ensures fat doesn't cover it up.
If you only eat less without training, you might just become smaller. If you only train without managing your diet, you might get bulkier with a thicker waist.
This article focuses on practical methods: centering on the four main lifts, training three times a week; using protein and total calorie control for bulking and cutting; and adjusting based on training logs and waist measurements.
01|Determine if You Should Bulk or Cut First
My lean muscle target: For most healthy adult men pursuing this aesthetic, aim for around 12% body fat.
This is an aesthetic reference, not a medically optimal value for everyone. Body fat measurement has errors, and the same number doesn't guarantee the same physique. Don't starve yourself to hit exactly 12.0%, and don't assume you're done just because the scale says 12%. Home body fat scale accuracy study
What you should do now falls into three scenarios:
- Significant abdominal fat: Continue strength training, but create a small calorie deficit through diet. Prioritize losing fat while preserving muscle; beginners may even gain muscle during this process.
- Thin waist but lacking shoulder/chest/back thickness: Focus on bulking. Eat at maintenance or a slight surplus. Continuing to cut will only make your existing muscle look even less.
- Normal weight, slightly soft, no systematic training history: Start by eating at maintenance calories and training regularly. If your waist shrinks and strength increases—even if weight stays the same—it's worth continuing.
The two most common mistakes in pursuing lean muscle: skinny people keep starving themselves, and overweight people binge eat because they think they need to "bulk."
02|Training Core: Squat, Deadlift, Bench Press, Overhead Press
In college, Bigger Leaner Stronger established a crucial training mindset for me: focus on basic compound movements, log performance, and gradually get stronger.
I use the four main lifts as the skeleton of my plan:
- Barbell Squat: Primarily trains legs and glutes, building lower body muscle and strength.
- Conventional Deadlift: Trains posterior chain muscles (glutes, hamstrings, back extensors) and stability under load.
- Barbell Bench Press: Trains the chest, involving front delts and triceps.
- Standing Barbell Overhead Press: Trains shoulders and triceps, requiring core stability.
These four are easy to log and progress over time, so I prioritize them. They are the core, but that doesn't mean other parts don't need work.
Pay special attention: Deadlifts cannot replace pull-ups and rows; bench presses and overhead presses cannot fully replace lateral raises.
For back width, you need pulling movements like pull-ups. For shoulder fullness, you need direct stimulation of the medial deltoids. In the lean muscle aesthetic, upper chest, shoulders/back, and abs deserve dedicated volume.
Train three times a week, following this order:
Monday, Wednesday, Friday training; other days for recovery. All sets listed below are working sets; warm-ups are excluded.
Monday|Squat + Bench Press
- Barbell Squat: 3 sets × 5–8 reps.
- Flat Barbell Bench Press: 3 sets × 5–8 reps.
- Seated Row: 3 sets × 8–12 reps.
- Dumbbell Lateral Raise: 2 sets × 12–20 reps.
- Reverse Crunch: 2 sets × 10–15 reps.
Wednesday|Deadlift + Overhead Press
- Conventional Barbell Deadlift: 2 sets × 4–6 reps.
- Standing Barbell Overhead Press: 3 sets × 5–8 reps.
- Pull-ups: 3 sets × 6–10 reps.
- Leg Curl: 2 sets × 10–15 reps, targeting hamstrings.
- Rear Delt Fly: 2 sets × 12–20 reps.
Friday|Repeat Practice + Upper Chest & Shoulders
- Barbell Squat (lighter weight): 2 sets × 6–8 reps.
- Incline Barbell Bench Press: 3 sets × 6–10 reps.
- Standing Barbell Overhead Press (lighter weight): 2 sets × 6–8 reps.
- Seated Row: 2 sets × 8–12 reps.
- Dumbbell Lateral Raise: 2 sets × 12–20 reps.
- Reverse Crunch: 2 sets × 10–15 reps.
For Friday's squats and presses, choose a weight where you could still perform about 3 more standard reps after finishing. Log and progress these separately from the other two days. If you can't hit the minimum reps for pull-ups, start with assisted pull-ups; once you exceed the maximum, consider adding small amounts of weight.
This spreads pressing volume across different days, keeps deadlifts high-quality with two working sets, and provides direct training for shoulders, back, and abs.
This is a starter plan centered on the four main lifts and shoulder/chest/back aesthetics. Do big movements first, small ones later; prioritize stabilizing this routine rather than changing exercises daily. How you execute each set determines if this chart works.
Learn the movement before chasing weight. Beginners should follow the chart to practice technique initially: reduce 3-set exercises to 2, keep 2-set exercises as is, and leave at least 3 reps in reserve per set. Once stable, return to full volume. Ideally, have an experienced coach check squat/deadlift form and bench press safety setups; use safety bars for squats and spotters/safety pins for bench press.
Warm up progressively before working sets. If your bench press working weight is 40kg, start with the empty bar for 8–10 reps, then 30kg for 5 reps, then 35kg for 2 reps, before starting working sets. Warm-ups are for preparation, not fatigue.
After mastering the movement, working sets for main lifts typically leave 2–3 reps in reserve; lighter Friday squats/presses leave about 3. Accessory exercises can leave 1–2 reps once familiar. Don't force deadlifts with jerky, out-of-control movements to squeeze out a rep.
Rest 2–3 minutes between sets for big movements (longer if needed); rest 1–2 minutes for accessories. Rushing into the next set often results in fewer reps and worse form.
03|Progressive Overload: When to Add Weight, What to Do When Stuck
Log three numbers every session: weight, sets, reps. Keep range of motion and technique consistent, otherwise the numbers aren't comparable.
Assume bench press is programmed for 3 sets of 5–8 reps:
- First time at 40kg, getting 8, 7, 6 reps: Keep 40kg next time.
- Later achieving 8, 8, 7 reps: Continue with 40kg.
- If all three sets stabilize at 8 reps with ~2 reps in reserve on the last set: Add the smallest possible increment next time, then build back up from around 5 reps.
For upper body movements, adding 1–2.5kg total weight is sufficient; overhead press progresses slowly, so small plates are more practical than jumping large increments. Only add weight to squats and deadlifts when targets are met; don't assume you must add 5kg every time just because they are big lifts.
Doing one more rep at the same weight is progress; completing the original reps more stably is also valuable. Conversely, if bench press weight goes up but you only go halfway down, it doesn't count as progress under the same conditions.
If a specific exercise shows no improvement for three consecutive sessions within the same training day, check in this order:
- Did you rest enough between sets? Did your form secretly degrade?
- Have sleep, diet, or stress recently affected recovery? Is the cut too aggressive?
- Was the weight increase too fast? Drop back by 5%–10%, stabilize form and reps, then try again.
- If multiple exercises regress simultaneously and fatigue is obvious, reduce working sets to half normal volume for a week, keeping light technical practice, then gradually recover.
Don't add more volume immediately upon stagnation. If training volume exceeds recovery capacity, doing more will only make the next session worse.
During a cut, remember: maintaining roughly the same training performance while losing weight is itself a valuable result. You don't need to force new records every week during this phase.
04|Diet: Calculate Protein and Calories Clearly
Protein: Use an easy-to-remember number first.
For healthy adult trainers with typical weights, start with 1.6–2.0g per kg of body weight daily. Sports Nutrition Position Stand
If conversion is annoying, use my method: Eat grams of protein equal to your body weight in Jin (Chinese unit). If you weigh 140 Jin (~70kg), target ~140g protein, which is 2g/kg. Those with significantly higher weight or medical advice regarding protein shouldn't use this shortcut directly.
Don't rely on feelings like "I ate quite a bit of meat today." Check labels and weigh portions once or twice to know if you're meeting your baseline.
Common foods can be roughly remembered as follows (varies by brand/type/raw vs cooked):
- One large egg: ~6–7g protein. Eating two eggs is far from your daily target.
- 100g raw skinless chicken breast: ~22–24g protein. Match raw data with raw weight; don't apply raw values to cooked weight.
- 250ml milk: Usually ~8g protein.
- Greek yogurt and protein powder: Follow the label. Not all "yogurt" is high-protein, and not all powder is pure protein.
Example: 350g raw chicken breast split into two meals, plus two eggs, 250ml milk, and a serving of Greek yogurt labeled with 20g protein totals ~117–126g. Staples provide some too. Fill the gap to your target accordingly.
Once protein is met, still eat vegetables, fruits, staples, and moderate fats. Don't let "high protein" replace a balanced diet.
Calories: Back-calculate from actual weight trends.
Log intake for 10–14 days, keeping activity levels similar, and observe morning weight (after bathroom). If average weight is stable, the average intake during this period serves as a starting estimate for maintenance calories.
Adjust based on goals:
- Cutting: Reduce maintenance by ~300–400 kcal/day.
- Bulking: After ensuring training/protein, if increasing food, add ~100–200 kcal/day.
- Beginner recomposition: Start at maintenance, watch waist and performance.
Example: If maintenance is ~2400 kcal, try 2000–2100 for cutting; 2500–2600 for bulking. These are starting points; trends determine appropriateness.
Specific adjustments for Chinese daily meals:
When cutting, first ensure sufficient fish/meat/eggs/dairy/soy products per meal, then look at staples and added fats.
Delivery "beef rice" with a few slices of meat isn't high-protein just because of the name. Add extra lean meat or tofu, fix staple portion sizes, ask for sauce on the side.
Watch three easily missed sources: cooking oil, drinks, snacks. 10g of oil is ~90 kcal; lattes, bubble tea, alcohol, and nuts count toward totals—just because they aren't in the bowl doesn't mean they don't exist.
I prefer fixing a few meals that can be eaten long-term. Rice is fine, fruit is fine; no need to zero carbs or boil everything. Stability in total amount and structure is what matters.
I also don't recommend "revenge cheat meals." Do the math: A 300 kcal deficit for six days is 1800 total. If you eat 1800 above maintenance on day seven, the weekly deficit is gone. Gatherings are okay, but calories don't disappear because they're called a "cheat meal."
Adjust every 2–3 weeks, not daily.
Compare weekly average weight; measure waist at a fixed position, natural exhale, no sucking in, once a week.
When cutting, observe a loss of ~0.25%–0.5% of body weight per week. For 70kg, that's ~0.2–0.35kg/week. Already lean people shouldn't rush this.
- Slow weight loss, shrinking waist, stable strength: Maintain plan.
- Weight stable, but waist shrinking and training improving: Continue, don't rush to eat less.
- No change in weight/waist for 2–3 weeks during a cut: Check for logging errors; if accurate, reduce by 100–150 kcal/day or increase walking. Change one thing at a time.
- Waist rising significantly during a bulk with no strength gains: Surplus likely too high, reduce extra food.
- Rapid weight drop, continuous strength regression, constant fatigue: Reduce deficit, check recovery.
05|Cardio, Sleep, and Supplements
Outside strength training, I like using walking to increase activity, as it's easy to sustain long-term.
Check your current step count. If you walk 3,000 steps daily, increase to 5,000–6,000, then adjust based on time and fitness. No need to suddenly demand 20,000 steps; during a cut, don't fill all free time with high-intensity exercise while eating less.
Cardio has independent cardiovascular value. Start with 20–30 minutes of brisk walking or easy cycling twice a week, gradually approaching the recommended 150 minutes of moderate activity for adults; sports like basketball count too. Adult Activity Guidelines
Sleep: Give yourself the opportunity for 7–9 hours. Fix wake-up times; don't rely on heavy caffeine to push through late-night training. If you consistently only get 5–6 hours, solve sleep issues before increasing training volume. Adult Sleep Recommendations
For supplements, I prioritize two:
- Protein Powder: Fills daily protein gaps, counted in total calories; unnecessary if already met.
- Creatine Monohydrate: Healthy adults can consider 5–10g daily, including rest days; no loading phase needed. Initial weight gain due to water retention is not fat. Consult a doctor if you have kidney disease etc. NIH Supplement Factsheet
Don't let other things steal budget from training, eating, and sleeping.
06|Maintaining After Reaching Satisfaction
Once abs are defined and muscle mass is satisfactory, end the cut and return intake to a level that stabilizes weight. Some initial weight gain in the first 1–2 weeks due to carb/salt/food volume restoration isn't necessarily fat rebound; continue monitoring average weight and waist.
Keep fixed strength training and protein intake. You don't need to chase bigger measurements forever, nor do you need to open up diet completely once the goal is hit.
My current requirement for physique is mostly maintenance: preserve the muscle mass and state I'm satisfied with, and put remaining energy into life.
The execution standard for lean muscle is actually very clear: logged training, targeted protein, directional calories, trend-based adjustments.
Do this consistently for 8–12 weeks. You'll know where you're progressing and where adjustments are needed, rather than training for half a year and only being able to say, "I clearly tried hard."
